Rowing Performance Benchmarks

By the Watta Team · Updated

Reference tables for indoor rowing on the Concept2 RowErg: approximate 2K, 5K and 500m standards by ability level, the watts those paces represent, stroke-rate and heart-rate guidance, and a split-to-watts table. The time bands are general reference points drawn from competitive rowing standards and Concept2 rankings, not an official classification; the watt and calorie figures are computed with the Concept2 formulas used by the calculators. Individual results vary with age, body weight, training history and technique.

2K Erg Time Standards

The 2,000 metre erg test is the standard benchmark in competitive rowing. Approximate thresholds for each ability level, by sex and weight category (HW heavyweight, LW lightweight).

500m Sprint Standards

The 500 metre sprint tests peak anaerobic power. Times are strongly influenced by body weight and explosive strength.

Watts by Level

Average watts at 2K race pace, derived from the male heavyweight 2K bands above with the Concept2 formula, and the UT2 steady-state band (55–65% of 2K watts, the convention the training pace calculator uses).

Stroke Rate Ranges

Typical stroke rates (strokes per minute) for different session types on the Concept2 RowErg. Actual rates depend on athlete size, experience and session goals.

Heart Rate Zone Reference

Zones by the Karvonen method (percentage of heart rate reserve, HRR = max HR − resting HR), which accounts for resting heart rate and so suits trained athletes better than percent-of-max. Get your own bpm ranges from the heart rate zone calculator.

Split Time to Watts Quick Reference

The Concept2 monitor relates split and watts with Watts = 2.80 / pace³, where pace is seconds per metre (the /500m split in seconds divided by 500). Because the relationship is cubic, each second of split costs more watts the faster you already are. Convert any split with the split to watts calculator.

Calorie Burn Estimates

Estimated energy cost for an 80 kg rower, using the Concept2 monitor formula (Cal/hr = watts × 4 × 0.8604 + 300) with Concept2's body-weight correction. The monitor itself assumes a 79 kg rower, so its display is close to these figures at this weight. Estimates, not measurements — see the calorie calculator for your own weight.

Key Rowing Benchmarks Summary

2K erg benchmarks: A competitive male heavyweight rower typically pulls a 2K between 6:10 and 6:30. Elite male heavyweights target 5:50–6:10, and international-level athletes go under 5:50. For female heavyweights, competitive times range from 7:00 to 7:15, with elite athletes under 7:00.

Split-to-watts conversion: The Concept2 formula Watts = 2.80 / pace³ (pace in seconds per metre) relates /500m split to watts. A 2:00 split is approximately 203 watts, a 1:40 split approximately 350 watts and a 1:30 split approximately 480 watts.

Stroke rate guidelines: UT2 steady state is typically rowed at 18–22 strokes per minute, 2K race pace at 30–36 spm and sprints at 34–42 spm.

Heart rate zones (Karvonen): Zone 2 (UT2 aerobic base) is 60–70% of heart rate reserve and Zone 4 (anaerobic threshold) is 80–90% HRR. The Karvonen method accounts for resting heart rate, which makes it a better fit for trained athletes than percentage-of-max methods.

Calorie burn: An 80 kg rower at a 2:00/500m split burns approximately 999 calories per hour by the Concept2 formula (about 203 watts).

All benchmarks are approximate reference points and should not replace personalised coaching advice. Watt and calorie figures are computed with the Concept2 formulas; ability bands are indicative.
