Coaching Notes
- +Each 5-minute segment should be approximately 4 seconds per 500m faster than the previous one.
- +Stroke rate should also build: 20, 22, 22, 24, 26 spm across the five segments.
- +The first two segments should feel genuinely easy — patience early pays off at the end.
- +The final segment should be hard but sustainable. If you cannot hold it for 5 minutes, the build was too aggressive.
- +This session teaches the body to increase output progressively — a key skill for negative-split racing.
Frequently Asked Questions
What is the benefit of progressive builds?
Progressive builds train your body to increase power output when already fatigued, which is exactly what happens in the second half of a race. They also develop pacing awareness and the discipline to start conservatively.
How fast should the final segment be?
The last 5-minute segment should feel like a hard but sustainable effort — roughly your 10K test pace or UT1 intensity. It should not be an all-out sprint.
Can I do fewer or more segments?
Yes. A 4-segment (20 min) version works as a shorter option. Extending to 6 segments (30 min of main set) provides a longer endurance challenge. Keep the same 4-second drop per segment.
