Eight 250-metre sprints with recovery rest between efforts. Longer than 100m repeats but still heavily anaerobic, these intervals develop speed endurance — the ability to maintain near-maximal power for 40-55 seconds per rep.

How fast should 250m repeats be?
Target a split 5-8 seconds faster than your 2K average pace. If your 2K split is 1:45, aim for 1:37-1:40 per 500m on the 250m repeats.
What is speed endurance?
Speed endurance is the ability to maintain near-maximal speed under accumulating fatigue. It requires both anaerobic capacity and lactate tolerance, both of which improve with repeated sprint training.
Should I row during the rest?
Very light rowing during rest is acceptable. Some rowers prefer to sit still and breathe. Either approach works — choose what helps you recover best for the next rep.
