The 30-minute steady-state row is the bread and butter of any erg training programme. This session builds aerobic base, improves fat oxidation, and develops the efficiency needed for longer pieces. Keep the rate low and the effort conversational.

Coaching Notes

  • +Heart rate should remain in the 130-155 bpm range (roughly 60-75% of max).
  • +If you cannot hold a conversation, you are going too hard for steady state.
  • +Use a heart rate monitor to keep yourself honest — split time can be misleading.
  • +Consistency is more important than speed. Aim for less than 3 seconds of split variation throughout.
  • +This is the session type that should make up 70-80% of your weekly training volume.

Frequently Asked Questions

What is the purpose of steady-state rowing?
Steady-state training builds your aerobic base by improving mitochondrial density, capillary development, and fat oxidation. It forms the foundation that supports higher-intensity work.
How fast should I row during steady state?
Your split should be roughly 15-25 seconds slower than your 2K pace. For most people this is 2:05-2:20. Use heart rate rather than split to guide intensity.
Can I watch TV or listen to podcasts?
Yes — steady state should be low enough intensity that you can focus on other things. Many experienced rowers use entertainment to make longer sessions more enjoyable.
