A longer UT2 session built to extend aerobic capacity. Forty-five minutes at 55–65% of 2K power — 2:01.2–2:08.2 per 500m off a 7:00 2K — at 18–22 spm, with heart rate held at 60–70% of reserve. The pace is deliberately unremarkable; the adaptation comes from the time in the zone, not from the effort of any one stroke.

- +UT2 means Utilisation Training Zone 2 — the aerobic base-building band, 55–65% of your 2K power at 18–22 spm.
- +Set your own target rather than copying the splits above: the UT2 pace calculator converts your 2K into a band. A 7:30 2K gives 2:09.9–2:17.3; an 8:00 2K gives 2:18.5–2:26.5.
- +Cap your stroke rate at 20 spm. If you need to go faster, lengthen the stroke rather than raising the rate.
- +Heart rate drift of 5-10 bpm over 45 minutes is normal cardiac drift — do not chase the split down to compensate.
- +Stay hydrated. Have water within reach and sip every 10-15 minutes; the drift above is partly fluid loss.
- +If this feels too easy, you are doing it right. The adaptations happen at low intensity over time.
Frequently Asked Questions
What heart rate should I target for UT2?
60–70% of heart-rate reserve by the Karvonen method — 134–148 bpm for a 190 bpm max and a 50 bpm resting rate. If you do not know your max HR, use the talk test: you should be able to speak a full sentence throughout.
How many UT2 sessions per week should I do?
Most training programmes include 3-5 UT2 sessions per week. Elite rowers may do up to 10-12 steady-state sessions weekly. For recreational rowers, 3-4 sessions of 30-60 minutes is a strong foundation.
Is 45 minutes too long for an intermediate rower?
Not at all. If you can comfortably row for 30 minutes, extending to 45 is the natural next step. Build up by adding 5 minutes per week until 45 minutes feels routine.
What split should I hold for this session?
Whatever 55–65% of your own 2K power works out at. A 7:00 2K gives 2:01.2–2:08.2, a 7:30 gives 2:09.9–2:17.3, an 8:00 gives 2:18.5–2:26.5. The splits in the table assume a 7:00 2K, so scale them rather than copying them.
Can I split this into two shorter pieces?
Yes. Two 22-minute pieces with three minutes easy between them accumulate the same time in the zone, and some rowers find it much easier to stay honest about pace in the second one. What matters is the total time at UT2, not that it was unbroken.
