Eight sharp 500-metre repeats with two minutes of rest. This session bridges the gap between sprint power and endurance, developing the anaerobic system and teaching you to recover quickly between hard efforts. Excellent preparation for racing.

  • +Keep the first 3 reps controlled — do not go out too fast.
  • +During rest, row very lightly or sit still. Active rest is better than complete rest.

Frequently Asked Questions

What pace should I aim for on 500m repeats?
Target 2-5 seconds above your 2K split. If your 2K split is 1:45, aim for 1:47-1:50. Consistency across all 8 reps matters more than individual rep speed.
Should I increase pace across the reps?
Ideally, hold even splits or go slightly faster on the last 2 reps. If you find yourself slowing by rep 5, your starting pace is too aggressive.
Can a beginner do this workout?
Beginners should start with 4-6 reps at a comfortable pace with 3-minute rest. Build to 8 reps over several weeks as fitness improves.
